Why Different Masters Swimming Events Demand Different Training
When I published my recent article, The Power Shift: Why Quality Is Replacing Quantity in Masters Swimming, I expected the conversation to centre on strength training and the idea that Masters swimmers might benefit from spending more time in the gym. Instead, the overwhelming response was about something much bigger.
Many of you told me you had already started moving away from endless kilometres towards more purposeful training. Others shared stories of introducing race pace work, prioritising recovery, or discovering that a little less volume often left them swimming better, not worse. But one question kept appearing in my inbox and on social media.
"What does purposeful training actually look like?” That's the question this article sets out to answer
It's a great question. Because purposeful training doesn't simply mean swimming less. Nor does it mean replacing pool time with hours in the gym. It means understanding the demands of your event, identifying the physical qualities needed to perform at your best and making every training session move you closer to that goal.
For decades, many of us were taught that improvement came from accumulating more kilometres. Swim more, train harder, do another repeat. While there's no doubt that hard work remains essential, sports science has helped us understand that not every kilometre contributes equally to performance. The quality of our training and how closely it matches the demands of our event may matter even more. That's where the real power shift begins.
Whether you're preparing for a 50m sprint, a 200m backstroke, an 800m freestyle or an open water swim, your event places unique demands on your body. It makes sense then, that your training should reflect those demands. The goal isn't simply to become a fitter swimmer. It's to become a better athlete for the race you're actually trying to swim.
Every Event Has Its Own Blueprint
One of the biggest misconceptions about purposeful training is that it's simply another name for low-volume training. It isn't. Nor is it an argument for high-volume training. Purposeful training is about appropriate training.
A swimmer preparing for a 50m freestyle shouldn't train exactly like a 1500m specialist. Equally, a 200m backstroker doesn't need to slash their weekly swimming simply because lower volume approaches have proven successful for some elite sprinters. The answer isn't less swimming, the answer is better swimming.
For many Masters swimmers, that means replacing junk kilometres with swimming that directly prepares us for the race we want to perform. Every session should have a reason. Every set should have a purpose. Every repetition should be moving us towards becoming a better version of the athlete our event demands.
The Race Dictates the Training
This is where a little sports science can make a big difference to the way we train. You don't need a university degree in physiology to become a faster Masters swimmer. But understanding a few basic principles can help explain why some sessions make us fitter, others make us faster, and some simply leave us exhausted without moving us any closer to our goals.
Once we understand the physical demands of our event, we can begin making much smarter decisions about our training. Instead of simply asking, "How far should I swim today?", we start asking much better questions: What pace am I trying to improve? What physical quality am I trying to develop? Does this set actually prepare me for the race I want to swim? Those questions shift our focus from accumulating metres to training with purpose.
The Three Engines That Power Every Swim Race
Every swimming event is powered by the same three energy systems. I like to think of them as three engines. Every race uses all three, but the contribution of each engine changes depending on the event. A 50m sprinter relies heavily on explosive power, while a 1500m swimmer depends far more on endurance. The 200 sits somewhere beautifully in the middle, demanding speed, endurance and the ability to maintain technique under fatigue. Understanding which engine your event relies on most, helps explain why different swimmers shouldn't all train the same way.
Engine One – The Explosive Engine (ATP-PC System)
This is your body's instant power source. It provides explosive energy for starts, breakouts, turns and short maximal efforts. Think of it as rocket fuel. It delivers incredible power immediately, but only lasts for 6-10 seconds before those energy stores are depleted. This engine is the star of sprint swimming, but every swimmer uses it whenever they explode off the blocks or attack a turn.
Engine Two – The Speed-Endurance Engine (Anaerobic Glycolytic System)
When your explosive engine begins to fade, this one takes over. It can produce energy quickly enough to maintain high speed, but there's a trade off. As it works harder, your muscles begin to accumulate the metabolic byproducts responsible for that familiar burning sensation we've all experienced near the end of a hard 100 or during a demanding training set. This engine allows us to keep racing fast when pure power alone is no longer enough.
Engine Three – The Endurance Engine (Aerobic System)
This is the engine that keeps you going. Unlike the first two systems, it doesn't produce energy quickly. Instead, it produces energy efficiently for a very long time. Most people associate the aerobic system with distance swimming, but it's important in every event. It helps us recover between hard repetitions at training, supports us through longer races, and allows us to repeat quality efforts over the course of a session. The stronger your aerobic engine becomes, the better your body is at sustaining effort and recovering for the next challenge.
None of these engines work in isolation. They're constantly working together. The difference between a 50m, a 200m and an open water swim isn't whether they use different energy systems, they don't. The difference is which engine is doing most of the work.
And once you understand that, the way you approach your training begins to make much more sense.
Train the Event, Not Just the Distance
This is where purposeful training really comes to life. Rather than thinking of yourself as someone who swims a certain number of kilometres each week, start thinking of yourself as an athlete preparing for a specific event.
A 50m sprinter needs to produce enormous force in a very short period of time. A 200m swimmer needs to sustain speed while managing fatigue. A distance swimmer needs to hold efficient technique over thousands of strokes. Those are very different challenges, and they deserve very different training priorities.
Let's look at what that means for each race distance
50m
Typical Masters Race Time: Approximately 25 - 45 seconds
Primary Energy System
Predominantly ATP-PC (Explosive Engine) with a small contribution from the speed-endurance engine.
What Does This Actually Mean?
The 50m is the purest expression of speed in swimming. There is no time to settle into a rhythm or recover from a mistake. Every fraction of a second counts, from the reaction off the blocks to the final touch on the wall. Your explosive engine provides an incredible burst of power, but only for a very short period. Once that energy source begins to fade, so does your ability to produce maximum speed. That's why successful sprint swimmers don't simply train to become fitter. They train to become more explosive.
Starts become more important. Underwater kicking becomes more important. Stroke rate becomes more important. Strength becomes more important. Everything is focused on producing the greatest amount of force in the shortest possible time.
Pool Priorities
When training for the 50 metres, the majority of your quality work should revolve around:
Starts and reactions
Underwater kicking
Breakouts
Maximum stroke rate
Speed maintenance
Full recovery between maximal efforts
The emphasis isn't on swimming lots of fast repetitions. It's swimming a small number of very fast repetitions with enough recovery to reproduce your best speed every time.
Example Sprint Set
8 × 25 metres
Dive or push start
Maximum speed
2½–3 minutes recovery
Every repetition should look and feel almost identical. If your speed begins to noticeably drop, finish the set. Once fatigue changes your technique, you're no longer training speed—you're practising swimming slower.
Example Skills Set
12 × 15 metres
Walk back recovery.
Focus exclusively on:
Reaction time
Underwater dolphin kicks
Breakout
First six strokes
These short efforts allow you to rehearse the highest-value parts of a sprint race without accumulating unnecessary fatigue.
Gym Priorities
For sprinters, the gym is about producing force, not simply working hard. Exercises should improve your ability to apply more power to the water.
Some excellent choices include:
Heavy trap-bar deadlifts
Weighted pull-ups
Medicine ball throws
Box jumps
Olympic lift variations
Heavy sled pushes
The goal isn't to leave the gym exhausted. It's to become stronger, faster and more explosive in the pool.
Common Coaching Mistake
Many Masters sprinters spend far too much time becoming tired and not enough time becoming fast. It's easy to believe that finishing a session exhausted means you've trained well. But if every sprint is performed while fatigued, you're simply rehearsing slower swimming. Speed is a skill. Like every skill, it needs to be practised while you're fresh enough to perform it well.
Coaching Philosophy: Train to produce more power—not more fatigue.
100m
Typical Masters Race Time: Approximately 55 seconds to 1 minute 40 seconds
Primary Energy System
Predominantly the Speed-Endurance Engine (Anaerobic Glycolytic System), supported by both the Explosive Engine at the start and the Endurance Engine as the race unfolds.
What Does This Actually Mean?
The 100m is often described as the longest sprint. You still need explosive speed off the blocks and powerful underwater kicking, but unlike the 50, the challenge is no longer simply producing speed, it's holding onto it. The first half of the race should feel fast but controlled. By the final 25m, fatigue begins to build and your body starts telling you to slow down. The swimmers who perform best aren't necessarily those who start the fastest, but those who can maintain their speed and technique as fatigue takes hold. That's why the 100m demands more than fitness.
It requires the ability to produce power while under pressure, maintain stroke length as stroke rate increases and continue applying force to the water when every instinct tells you to back off. The final metres of a great 100 aren't about hanging on. They're about continuing to race.
Pool Priorities
Training for the 100 metres should place a strong emphasis on:
Race pace
Speed endurance
Turns
Stroke length under fatigue
Power maintenance
Unlike the 50, recovery between repetitions doesn't always need to be complete. Sometimes the goal is to teach your body to produce quality speed while carrying a controlled level of fatigue.
Example Race Pace Set
6 × Broken 100
50m at race pace
10 seconds rest
50m at race pace
Rest 3-4 minutes before repeating.
Broken swims allow you to experience true race speed more often than swimming continuous 100s, while still maintaining excellent technique.
Example Speed-Endurance Set
10 × 50 metres
Odd repetitions: Fast
Even repetitions: Easy recovery
The recovery swims aren't wasted metres. They allow you to repeatedly produce high-quality speed instead of gradually slowing through the set.
Gym Priorities
Strength training for the 100m should focus on producing force repeatedly while maintaining good movement quality.
Excellent exercises include:
Heavy pulling movements
Push press
Medicine ball rotational throws
Single-leg strength work
Plyometrics
The objective isn't simply to become stronger. It's to maintain power deeper into the race.
Common Coaching Mistake
Many Masters swimmers train the 100m like a 400m. They become exceptionally fit, but spend very little time swimming at the pace they actually want to race. Race pace feels uncomfortable because it should feel uncomfortable. If you never practise it in training, it's unrealistic to expect your body to reproduce it under race pressure. Fitness is important.But fitness alone rarely wins the 100 metres.
Coaching Philosophy: Hold your speed. Don't just survive the second 50.
200m
Typical Masters Race Time: Approximately 2–4 minutes
Primary Energy System
A balanced contribution from both the Endurance Engine (Aerobic System) and the Speed-Endurance Engine (Anaerobic Glycolytic System) with the Explosive Engine (ATP-PC) playing an important role at the start, turns and finish.
What Does This Actually Mean?
If the 50m is all about explosive power and the 1500m is about sustained endurance, then the 200 sits beautifully in the middle. It's arguably swimming's most complete event.
The 200 demands speed, endurance, strength, pacing and mental discipline. Go out too hard and you'll pay for it in the closing metres. Swim too conservatively and you'll leave time behind ( and I have done both of those!). Finding that balance is what makes the event so rewarding and so challenging. Unlike the 50 or even the 100, success in the 200 isn't simply about producing speed. It's about producing speed that you can sustain. That means learning exactly what race pace feels like, developing the aerobic fitness to support it, and maintaining efficient technique even as fatigue begins to build.
I've found this is probably where my own training has changed the most. In the past, I spent far more time swimming steady kilometres. Today, much more of my training is centred around race pace, broken 200s, threshold work and learning to hold my technique under pressure. I'm still working hard. I'm just working hard with a much clearer purpose.
Pool Priorities
When training for the 200m, focus on:
Race pace
Threshold swimming
Stroke efficiency
Pace awareness
Turns
Finishing speed
Every quality session should help you become more comfortable holding race speed while maintaining good technique.
Example Race Pace Set
4 × Broken 200
100 metres at race pace
15 seconds rest
50 metres at race pace
10 seconds rest
50 metres strong finish
Recover before repeating. Broken swims allow you to spend more time swimming at your target race pace than you could if every repetition was completed continuously.
Example Threshold Set
12 × 100 metres
15 - 20 seconds rest
Hold a consistent pace throughout
The goal isn't to sprint every repetition. It's to learn how to sustain quality swimming while remaining technically efficient. Think rhythm rather than survival.
Gym Priorities
Strength training should support your ability to produce force repeatedly throughout the race while maintaining excellent body position.
Exercises might include:
Trap-bar deadlifts
Hip thrusts
Landmine press
Weighted pull-ups
Loaded carries
Rotational core work
The strongest 200m swimmers aren't necessarily the biggest. They're often the athletes who can continue producing force long after fatigue begins to appear.
Common Coaching Mistake
Too many Masters swimmers spend months swimming comfortably or sprinting flat out. Very little time is spent in the space between, the pace they actually want to race.Yet that's where the 200 is won. Race pace is a skill.
The more often you practise it, the more familiar it becomes. On race day, your body doesn't have to guess what the right speed feels like because it's already experienced it hundreds of times in training.
Coaching Philosophy: Practice the pace you want to race.
400/800m
Typical Masters Race Time: Approximately 5–12 minutes
Primary Energy System
Predominantly the Endurance Engine (Aerobic System), supported by the Speed-Endurance Engine during pace changes, turns and the finishing sprint.
What Does This Actually Mean?
The 400 and 800m are often described as endurance events, but don't let that fool you into thinking they're simply about swimming long distances. They're about swimming well for a long time.
The aerobic engine provides the foundation that allows you to maintain your pace, but success in these events depends just as much on efficiency. Every unnecessary movement, every poorly timed breath and every technical flaw costs energy. Over hundreds of metres, those small inefficiencies gradually add up. The swimmers who excel aren't necessarily the ones who work the hardest. They're often the ones who waste the least. That's why these events reward rhythm, patience and technical consistency. The goal is to make every stroke look as similar as the one before it, even as fatigue begins to creep in. The smoother you can remain, the longer you can maintain your speed.
Pool Priorities
Training for the 400 and 800m should focus on:
Threshold swimming
Stroke efficiency
Stroke count
Pace discipline
Negative splitting
Quality aerobic work isn't about drifting up and down the pool. It should still have intent, rhythm and purpose.

5 × 400 metres
20 - 30 seconds rest
Hold an even pace throughout
Try to make every repetition look and feel the same. If your stroke starts falling apart, it's a sign you've moved beyond productive training and into survival mode.
Example Pace Change Set
16 × 50 metres
Repeat four rounds of:
3 aerobic
1 at race pace
This teaches your body to change gears while maintaining good technique, an important skill for racing, passing competitors or finishing strongly.
Gym Priorities
Strength training for middle-distance swimmers should improve durability, posture and efficiency.
Useful exercises include:
Posterior chain strength
Single-leg stability
Shoulder stability
Core endurance
Thoracic mobility
The aim isn't simply to become stronger. It's to make every stroke more effective from the first lap to the last.
Common Coaching Mistake
Many Masters swimmers confuse aerobic training with slow swimming. The two aren't the same. Some of the best aerobic training is performed at purposeful intensities where you're working hard enough to stimulate adaptation while still maintaining excellent technique. Swimming slowly with poor body position simply teaches your body to swim slowly with poor body position. Train your aerobic system. Don't train bad habits.
Coaching Philosophy: Efficiency is free speed. Protect it.
1500m & Open Water
Typical Masters Race Time: Approximately 18 minutes to several hours
Primary Energy System
Predominantly the Endurance Engine (Aerobic System), supported by the Speed-Endurance Engine during surges, buoy turns, changes of pace and the finishing sprint.
What Does This Actually Mean?
The 1500m and open water events are often viewed as tests of endurance. While that's certainly true, endurance alone isn't what separates great performances from average ones. These events reward swimmers who can maintain efficient technique, make smart decisions and continue producing quality movement long after fatigue begins to appear. The aerobic engine provides the capacity to keep going, but efficiency determines how well you keep going. Every slightly shorter stroke, dropped elbow, unnecessary kick and lapse in concentration matters. Over thousands of strokes, those tiny losses accumulate into significant amounts of wasted energy. The best distance swimmers don't simply keep moving, they keep moving well.
That becomes even more important in open water, where conditions constantly change. Wind, chop, currents, navigation and other competitors all demand small adjustments throughout the race. The swimmer who can adapt without losing efficiency often finishes stronger than the swimmer who simply has the biggest engine.
Pool Priorities
Training for the 1500m and open water should focus on:
Aerobic capacity
Threshold swimming
Technique under fatigue
Pace awareness
Drafting skills (for open water)
Race nutrition practice for longer events
The objective is to become comfortable maintaining good technique for long periods, even when your body would prefer to switch off.
Example Aerobic Capacity Set
3 × 1500 metres
Alternate between:
Swim
Pull
Paddles
Hold a steady aerobic pace throughout.
Or alternatively:
3 rounds of
5 × 200 metres
10 - 15 seconds rest
Aim to hold the same pace and the same stroke quality from the first repetition to the last.
Example Threshold Set
20 × 100 metres
10 - 15 seconds rest
Hold the fastest sustainable pace you can maintain without your technique deteriorating. The goal isn't to survive the set. It's to finish swimming just as well as you started.
Gym Priorities
Strength training is just as valuable for distance swimmers as it is for sprinters, but the focus simply shifts. Exercises should improve your ability to maintain posture, produce force efficiently and stay technically sound deep into a race.
Useful exercises include:
Heavy compound lifts
Single-leg stability
Hip strength
Shoulder endurance
Thoracic mobility
Grip strength
Core anti-rotation exercises
A stronger body is a more durable body. And a more durable body is capable of maintaining good technique for longer.
Common Coaching Mistake
Many Masters distance swimmers still think strength training is something that only benefits sprinters. I believe the opposite can often be true.
The longer the race, the more opportunities there are for small technical errors to creep in as fatigue builds. Becoming stronger doesn't just help you produce more force, it helps you maintain good posture, hold your body position, resist fatigue and continue swimming efficiently when others begin to slow. Strength isn't replacing endurance, it's supporting it.

The Real Power Shift
The biggest lesson I've learned over the past few years isn't that Masters swimmers should swim less, it's that we should think more. Not about how many kilometres we've completed, but about why we're swimming them. The best training sessions aren't always the hardest ones, they're the ones that prepare us for the event we're actually trying to race.
Whether your goal is a faster 50 freestyle, a stronger 200 backstroke, an 800 personal best or your next open water challenge, the principles remain the same.
Train the event. Build the athlete. Understand the physical qualities your race demands. Then train those qualities with purpose.
As Masters swimmers, we're fortunate to have access to better coaching, better sports science and better strength training than ever before. We may not recover quite as quickly as we once did, but we can certainly train more intelligently. And perhaps that's the greatest performance enhancement available to us. Not another kilometre, gadget or shortcut. Just a clearer understanding of what our bodies need and the confidence to train accordingly.
Because no matter our age, we are still capable of becoming stronger, moving better and continuing to surprise ourselves.
